Exercises – Specific Program

2-3 sets of each exercise performed 2-3 times per week

Hip & Glute Strength

  • Glute Bridge (10-15 reps)
  • Side-Lying Hip Abduction (10-15 reps)
  • Lateral Band Walks (10-15 reps)

Hamstring Strength

  • Nordic Hamstring Curl (5-8 reps)
  • Romanian Deadlift (8-12 reps)

Core Stability

  • Plank (30/60 seconds)
  • Side Plank + Hip Abduction (30/60 seconds or 8-12 lifts)

Balance & Neuromuscular Control

  • Single-Leg RDL (8-10 reps)
  • Single-Leg Hop & Hold (5-8 reps)

Landing & Plyometric Training

  • Box Drop + Stick Landing (8-10 reps)
  • Jump Squat + Controlled Landing (8-12 reps)

Strength & Movement Mechanics

  • Forward & Lateral Lunges (8-12 reps)
  • Heel-Calf Raises (12-18 reps)
  • Single Leg Squat (8-10 reps)
